How runners can stay healthy through race season (without cutting mileage)
Race season has a way of turning smart runners into reckless ones. You feel good, the weather cooperates, and suddenly you're stacking long runs, speed work, and a race every few weeks. Then something tweaks. A calf gets tight. Your knee starts barking on downhills. The IT band flares up two weeks before the goal race.
I see this pattern constantly. And almost every time, the fix isn't running less. It's training smarter around the mileage: building strength, respecting your progression, and using cross-training the right way.
The Injury Isn't Random. It's Usually Predictable.
Most runners think of injuries as bad luck. Wrong shoe, wrong surface, wrong day. But the research tells a more useful story.
A 2024 umbrella review pulling together dozens of systematic reviews on running injuries found that risk is multifactorial, tied to training load, biomechanics, and neuromuscular control rather than any single bad step (Correia et al., 2024). In plain terms: your body was already compensating for something before the pain showed up. The run just exposed it.
That's good news, actually. If injury risk is built from identifiable factors, you can train against it. Four of those factors matter most heading into race season: strength, mileage progression, cross-training, and recovery timing.
Strength Training Is the Single Best Lever You're Not Pulling
A 2024 systematic review and meta-analysis in Sports Medicine looked specifically at whether exercise-based prevention programs reduce injury in endurance runners. The short answer: yes, when the program includes strength work targeting the hip, core, and lower leg (Wu et al., 2024).
That tells us where to spend your limited training time. Hip strength and control matter more than most runners realize, especially for anything downstream: knee pain, IT band syndrome, even some Achilles issues trace back to poor hip stability during single-leg stance.
Here's what that looks like in practice. You don't need an hour in the gym four days a week. You need consistency on a handful of movements that build durability.
Single-leg strength. Running is a series of single-leg hops. If you're only ever training bilateral squats and deadlifts, you're missing the position where injuries actually happen. Split squats, step-downs, and single-leg RDLs close that gap.
Hip abduction and external rotation. Weak glute medius and deep rotators let your knee collapse inward on impact. That's the mechanism behind a lot of runner's knee and IT band pain.
Calf and ankle capacity. Achilles and calf injuries often come down to a strength deficit that only shows up under repeated load, not in a single manual muscle test. Slow, loaded calf raises (both knee bent and knee straight) build the tissue capacity that mileage alone won't.
Trunk control under fatigue. Your form falls apart late in a race because your trunk stops stabilizing your hips. Anti-rotation and anti-extension core work builds the control that holds up at mile 20, not just mile 2.
Tracking Your Mileage
Race season is when mileage creep happens fastest.
You add a long run here, a tempo there, and before you know it your weekly volume has jumped 40% in a month.
The research on this is more nuanced than the old "never increase more than 10% a week" rule most runners have heard. A systematic review looking specifically at changes in training load and running injuries found that while the evidence isn't airtight, most of the higher-quality studies did find a link between sudden spikes in volume, speed, or frequency and increased injury risk. What matters isn't hitting some magic percentage. It's avoiding sudden, unplanned jumps in what your body has been prepared for.
Practically, that means:
Track your weekly mileage and long run distance
Increase volume gradually across a training block (usually about 10-15% per week)
Treat big jumps in pace the same as big jumps in distance. A sudden string of hard workouts is a load spike even if total mileage stays flat
If you're adding a race that wasn't in the original plan, adjust the surrounding weeks instead of just stacking it on top
Runners who track load tend to catch problems while they're still minor aches, not after they've become sidelining injuries.
Cross-Training: Building Resilience Without Adding Impact
Cross-training gets treated as a consolation prize, something you do only after you're already hurt. Used proactively, it's a tool for building aerobic capacity and strength without adding more impact to tissues that are already absorbing a lot from race season mileage.
A study on high school cross country runners compared different cross-training modalities, including cycling and elliptical work, against running-only training over four weeks. The modalities differed in how well they preserved running-specific movement quality and hip strength, which tells us that not all cross-training is interchangeable (Paquette et al., 2018).
The takeaway: choose your cross-training modality on purpose.
Cycling and swimming are good low-impact options for maintaining aerobic fitness on a recovery day or when you need volume without extra pounding.
Deep water running is the closest non-impact substitute for actual running mechanics, useful if something is nagging and you need to protect it while staying fit.
Elliptical work can help maintain some running-specific neuromuscular patterns, but isn't a perfect substitute for the real thing.
One or two cross-training sessions a week in place of an easy run, not your key workouts, is usually enough to add aerobic volume and recovery without piling on more impact during your heaviest race weeks.
Timing Strength Work Around Your Race Calendar
Here's where a lot of runners get it wrong. They either stop strength training entirely as races approach, worried about soreness, or they keep hammering heavy lifts right up until race week and show up with dead legs.
Neither is right. Strength work should shift, not disappear:
Base phase: higher volume, build capacity, 2-3 sessions per week
Build phase: maintain frequency, drop volume slightly as running intensity climbs
Race-specific/taper: low volume, lower reps, keep the neuromuscular system sharp without adding fatigue
The compliance data backs this up too. In an 18-week trial, runners who were highly compliant with a strength and mobility program had a significantly lower injury risk than the control group, even though the group average showed no difference (Desai et al., 2023). The program only works if you actually do it. Consistency beats perfection here.
The Real Root Cause
If there's one myth I want to bust, it's this: running injuries are not a mileage problem in isolation. They're a capacity problem. Your tissues can only absorb what they've been trained to absorb, and that capacity is built through strength work, smart mileage progression, and cross-training that fills gaps instead of creating them.
Race season asks a lot of your body. The runners who stay healthy through it are the ones who spent the off-season and base phase building the strength and habits that make that demand survivable.
